High-protein meal prep: one real week and its shopping list

Meal prep works when the shopping list, the cooking sessions and the daily totals were planned together. This page shows one complete week from our 1500 kcal high-protein plan: what to buy, how to split the cooking into two sessions, and how the week averages 132 g of protein a day.

The shopping list for the week

This is the shopping list of the 1500 kcal high-protein plan, grouped by category. It has 29 items for seven days of meals.

  • Cottage Cheese500 g
  • Almond Milk1 liter

Produce

  • Mixed Berries500 g
  • Apples5 units
  • Bananas3 units
  • Spinach400 g
  • Broccoli500 g
  • Asparagus300 g
  • Zucchini400 g
  • Brussels Sprouts400 g

Quantities are for one person. If you cook for two, double the proteins and grains first and keep produce closer to the original, since vegetables are the item most likely to be wasted.

The prep timeline: two sessions

Most of the week's work can be done in two sessions. The split below is a suggestion built around the items on the list. Adjust it to your own kitchen and days.

  1. 1
Session 1, Sunday, about two hours. Cook the chicken breast and the lean beef mince in batches. Boil half of the eggs. Cook a large pot each of quinoa and brown rice. Roast the sweet potatoes. Portion proteins and grains into containers for Monday to Wednesday.
  2. 2
Wednesday, about 45 minutes. Cook the fish and shrimp fresh, since they keep worst. Roast or steam broccoli, asparagus and zucchini. Portion containers for Thursday to Sunday and move what you will not eat by day four to the freezer.
  3. 3
Each morning, five minutes. Yogurt bowl, oats or eggs are assembled the same day, because they do not benefit from prepping. Everything else is reheated.

Cooked chicken and fish are usually kept three to four days in the fridge. Freeze portions that will wait longer.

How the week adds up

The 1500 kcal plan lands every day within 50 kcal of its target, and the seven days average 132 g of protein, 142 g of carbs and 45 g of fat. The lowest protein day has 120 g and the highest has 141 g, so the week is not flat, and that is fine. Prepping the anchors (chicken, eggs, yogurt, grains) keeps the low days from dropping further.

If your target is higher or lower, pick the nearest plan and scale the grains first. Protein foods are the ones to keep steady.

Four habits that make prep last past week two

  • Prep proteins and grains, and leave sauces, herbs and crunchy things for the day. Food that is assembled fresh tastes better on day four.
  • Label containers with the day. It removes the decision at lunch.
  • Keep one flexible slot. A shop-bought meal or a leftover keeps the plan alive when the week goes off script.
  • Rotate one protein every week. A new fish or a different bean is enough to stop boredom.

The day you cannot prep

Some weeks there is no Sunday. The plan still works if you shrink the prep to the parts that matter. Cook only the protein anchors, such as a tray of chicken and a pot of eggs, and buy the rest ready to use: pre-washed greens, microwave rice, a tub of cottage cheese.

The numbers survive that. A shop-bought meal that carries a similar amount of protein keeps the day on target, and you can scan its barcode into the diary so the total stays honest.

Cost and waste

The list has 29 items, but the week is dominated by a few. Chicken breast, eggs, Greek yogurt and the two grains carry most of the protein and cost less per portion than the fish and beef.

Waste comes mostly from produce and from the last two days of the week. Buy vegetables in two rounds if you can, and freeze cooked portions on day three instead of hoping to eat them on day five.

Meal prep questions

How long does prepped food keep?
Cooked chicken, fish and rice are usually kept three to four days in the fridge. Freeze portions you will not eat in that time and reheat them until hot.
Do I have to prep every meal?
No. Prep proteins and grains, and assemble breakfast and snacks fresh. Most people drop meal prep when it demands too much, so keep the work small.
Can I prep for vegetarian or vegan eating?
Yes. The free plan library has vegetarian and vegan plans, each with its own shopping list. Beans, lentils, tofu and grains all prep well.
How do I adjust the list for two people?
Double proteins and grains. Keep vegetables and pantry items closer to the original amounts and check what you already have.
Can Mealyno build a prep list from my own plan?
Yes. The shopping list is generated from any saved plan, with duplicates merged and items grouped by category.
